The evidence is promising in places, but it is not settled.
A systematic review of 38 studies found large differences in sound characteristics, sleep measurements, control conditions, and adherence. Use a short experiment instead of assuming that louder or longer is better:
- Remove avoidable noise and light first. A sound machine cannot compensate for a bright screen, an uncomfortable room, or a predictable source of disturbance.
- Pick a sound that feels neutral. If rain, waves, birds, or fire keeps your attention, it is the wrong sound for that night.
- Start at the lowest comfortable volume. The goal is not to overpower the room.
